Counting calories tells you how much to eat; counting macros tells you what to eat. Macronutrients — protein, carbohydrates, and fat — are the three building blocks of every meal, and their balance decides whether a diet builds muscle, keeps you full, or leaves you dragging. Bodybuilders, athletes, and physique coaches have tracked macros for decades, and our free macro calculator turns your daily calorie target into grams of each macro, with presets for common diet styles.

The Energy Math
The Atwater system (1890s, still the standard) assigns energy values:
- Protein: 4 kcal per gram — muscle repair, satiety, enzymes
- Carbohydrates: 4 kcal per gram — the body’s preferred fast fuel (brain, muscles)
- Fat: 9 kcal per gram — hormones, vitamin absorption, slow energy
So grams = (calories × macro %) ÷ its energy value. Common splits:
- Balanced: 30% protein / 35% carbs / 35% fat — the easy default
- High-protein: 40/30/30 — great for fat loss while training
- Low-carb: 25/30/45 — suits people who feel sluggish on carbs
- Keto: 20/5/75 — very low carb; note it’s hard to sustain and not a starting diet
How to Use
- Enter your daily calorie target (from our calorie deficit calculator or TDEE calculator).
- Pick a plan — Balanced if unsure.
- Click Calculate — you get protein, carb, and fat grams per day.
- Compare against our protein intake calculator to sanity-check the protein number.
Worked Example
At 2,000 kcal on High-protein (40/30/30): protein = (2,000 × 0.40) ÷ 4 = 200 g; carbs = (2,000 × 0.30) ÷ 4 = 150 g; fat = (2,000 × 0.30) ÷ 9 = 67 g. A full day on a Pakistani table: eggs + paratha breakfast, chicken + rice + daal lunch, fish/roti dinner, milk + peanuts as snacks — hits these numbers without exotic food.
Tips & Limitations
- Hit protein first, then fill the rest — protein is the macro with the tightest evidence behind it.
- Fibre is a “hidden macro”: 25–35 g/day keeps digestion and fullness working (daal, channay, vegetables, ispaghol).
- Don’t fear fat — very low fat (<15% of calories) can disrupt hormones. 25–40% is a healthy zone.
- The best macro split is the one you can follow for months, not the theoretically perfect one you abandon in a week.
FAQs
What are the best macros for fat loss?
High protein (35–40%), moderate carbs, and enough fat (25–35%) — in practice: 40/30/30 works very well while training, inside whatever calorie deficit you set.
What are the best macros for muscle gain?
Protein 30–35% (1.6–2.2 g/kg), carbs 35–45% (fuel for training), fat 25–30%. The surplus size (250–500 kcal) matters more than the split’s finer details.
Is keto better than other diets?
Meta-analyses show keto matches other diets for fat loss at the same calories. Its edge is appetite suppression in some people; its cost is restrictiveness and workout fuel. Pick it if you enjoy it, not because it’s magic.
How many grams of fat per day?
At least ~0.5–0.7 g/kg for hormonal health, up to ~1 g/kg on low-carb styles. The calculator’s preset lands you in that band automatically.
Do I need to track micronutrients too?
Not obsessively — varied food covers it. Two things Pakistanis commonly lack: vitamin D (supplement in winter / get midday sun) and iron in menstruating women. That’s worth a doctor’s check, not a tracker.
